How to build a balanced vegetarian meal

Vegetarian meals do not require imitation meat, but they do benefit from deliberate protein and micronutrient sources.

Quick answer: Combine legumes, soy foods, eggs or dairy when used, grains, vegetables, fats, and fortified foods into satisfying vegetarian meals.

Anchor with a meaningful protein food

Beans, lentils, chickpeas, tofu, tempeh, textured vegetable protein, eggs, dairy, or fortified soy foods can anchor a meal. Nuts and seeds contribute but may need company when protein is a priority.

Add energy and produce

Rice, bread, pasta, potatoes, corn, oats, and other grains or starches provide useful energy. Vegetables and fruit add fiber and micronutrients; oils, avocado, nuts, seeds, and sauces add energy and flavor.

Watch recurring micronutrient gaps

Vitamin B12 requires particular attention in vegan patterns. Iron, zinc, iodine, calcium, vitamin D, choline, and omega-3 fats may also deserve planning depending on food choices and life stage.
