Iron for Teenagers: Food Sources, Absorption, and When to Test

Growth, menstruation, endurance training, restrictive eating, and plant-based diets can all change the iron conversation during adolescence.

Scope: General education for children age 2 and older, teenagers, and caregivers. Growth patterns, feeding ability, allergies, medical conditions, medicines, culture, resources, and development change individual needs. Why iron matters

Iron is part of hemoglobin, the protein that carries oxygen in red blood cells, and myoglobin, which helps supply oxygen to muscle. Teen needs reflect growth and, for many, menstrual blood loss. NIH lists 11 mg per day for boys age 14–18 and 15 mg for girls age 14–18; individual needs and clinical treatment can differ.

Food sources come in two broad forms

Heme iron from meat, poultry, and seafood is generally absorbed more efficiently. Nonheme iron is found in beans, lentils, tofu, fortified cereals, pumpkin seeds, nuts, leafy greens, and other plant foods. A teenager does not need meat to obtain iron, but a plant-based pattern needs deliberate sources and enough total food.

Make plant iron easier to use

Pair a plant iron source with vitamin C in the same meal: beans with tomato salsa, lentils with bell pepper, fortified cereal with berries, tofu with broccoli, or hummus with citrus fruit. Tea and coffee can reduce nonheme iron absorption when consumed with the meal; moving them away from an iron-focused meal may help.

Symptoms do not diagnose deficiency

Fatigue, pale skin, headaches, dizziness, shortness of breath, poor concentration, restless legs, and declining exercise performance can occur with iron deficiency—but also with sleep loss, inadequate total food, illness, stress, and other conditions. Blood testing and clinical interpretation are needed. An online symptom list cannot distinguish low stores from anemia or identify the cause.

Who deserves a lower threshold for assessment

  • Heavy or prolonged menstrual bleeding.
  • Frequent blood donation.
  • Endurance training combined with fatigue or declining performance.
  • Vegetarian or vegan eating without consistent iron sources.
  • Restrictive dieting, low energy intake, or suspected eating disorder.
  • Digestive disease, blood loss, or a history of deficiency.

Do not self-treat with high-dose iron

Iron supplements can cause gastrointestinal side effects, interact with medicines, and be dangerous in overdose. They can also delay investigation of ongoing blood loss or another cause of anemia. Store iron products securely away from children. Use a supplement dose and duration recommended from appropriate assessment.

A food-first weekly audit

Look across the week: Are iron-rich foods showing up regularly? Are plant sources paired with fruits or vegetables rich in vitamin C? Is the teen eating enough overall? Are periods unusually heavy? Are fatigue and performance changing? Those questions are more useful than chasing a single “superfood.”

Clinical line: Persistent fatigue or suspected deficiency calls for assessment, not a blind supplement experiment.
